A 4-Week New Year Running Plan You Can Do at Home (Treadmill, Walking Pad or In Place)

Updated · 4 min read · By the ImmerWorlds team · This guide contains affiliate links (disclosure)

Quick answer: Start with three 20–30 minute sessions a week for four weeks: walk-run intervals on a treadmill or walking pad, or running in place with a game-style POV run on the TV. Add about one minute of running per interval each week, keep the pace at "can still talk", and rest a day between sessions.

January is when most people decide to start running — and when most of those plans quietly stop by February. The usual reasons aren't fitness. They're weather, dark evenings, and boredom. Running at home solves the first two. This plan is built to solve the third.

It's for beginners and returners: people who can walk for 30 minutes but don't run regularly. You can follow it on a treadmill, a walking pad (walking-only weeks), or simply running in place in front of the TV.

How the plan works

  • Three sessions a week, with a rest day or easy walk in between.
  • Each session is 20–30 minutes including warm-up and cool-down.
  • Walk-run intervals: short runs with walking breaks. Each week, the running parts get a little longer.
  • One game day a week: a POV run video replaces the intervals and keeps things fun.
  • Easy pace: you should be able to speak in short sentences. If you can't, slow down.

As always, if you have a health condition or haven't exercised in a long time, check with a doctor before starting.

Doing it without a treadmill

Running in place counts. Lift your knees a little, land softly on the balls of your feet, and keep your arms relaxed. Use the same walk-run intervals, marching in place for the "walk" parts.

On a walking pad, most models are for walking only. Use brisk walking for the "run" parts and an easy stroll for the breaks — or step off and run in place beside it.

Game days on the floor: POV runs are made to be played on the floor, not on a belt. Play them in front of the TV, then go back to the machine for the easy minutes.

Why game days help you keep going

Most beginner plans fail in week two or three, when the novelty is gone and the results aren't visible yet. A game day once a week changes the feeling of the plan. Instead of "another interval session", you're trying to beat a level — and the jumps, ducks and side-steps work muscles that straight running doesn't.

You can track game days too: count the levels you finish without stopping, and watch the number climb.

Gear that makes home running easier

You need nothing to start. If you're using a machine, a mat under it protects the floor and quiets things down for neighbours. Good socks matter more than most beginners expect, and a foam roller helps with the sore calves that often show up in week two.

Treadmill & walking pad mat

Rubber equipment mat · $

Protects the floor, cuts vibration for the neighbours downstairs and stops the machine creeping.

Cushioned running socks

Good socks prevent more blisters than new shoes do — and they are the easiest stocking stuffer there is.

Best for: Every runner.

Watch out: Sizes go by shoe size; check the chart before ordering.

Foam roller

TriggerPoint, Amazon Basics and similar · $

Five minutes of rolling calves and thighs after a run is the cheapest recovery habit there is.

Best for: New runners building up their weekly time.

Watch out: A very firm roller can be too intense at first — start softer.

Staying with it after week four

  • Repeat week four two or three times before adding more.
  • Add a fourth day only if the first three feel easy.
  • Try a longer game day: Sky Obby Run is about 9 minutes and gets harder each level.
  • Go outside when the weather turns. A reflective vest and a headlamp make dark-evening runs safer.

If you miss a session

You will — everybody does. Don't try to double up the next day. Just do the next session in the plan as normal. If you miss a whole week, repeat the last week you finished rather than jumping ahead.

How to know you're ready to move on

Move to the next week when the current one feels comfortable, not easy: you finish every interval, you could talk during the running parts, and you're not still sore two days later. If any of those isn't true, repeat the week. Progress that feels slow in January is the progress that's still happening in March.

Frequently asked questions

How should a beginner start running on a treadmill?

Begin with walk-run intervals — one minute of easy running, two minutes of walking — three times a week. Add a little more running each week, and keep the pace conversational.

Can I follow a running plan without a treadmill?

Yes. Running in place in front of the TV works for every session in this plan, and game-style POV runs make the time go faster.

How long should beginner treadmill workouts be?

Twenty to thirty minutes, including a five-minute warm-up walk and a five-minute cool-down, is plenty for the first month.

Is running in place a good workout?

Yes. It raises your heart rate, works your legs and needs no equipment. Adding jumps, ducks and side-steps from a run video makes it a fuller workout.
